30-Minute Sample Strength Routines
No programming decisions required. Pick any card belowβ€”or use Choose For Me. Each routine already tells you exactly which 3–4 exercises to do.
Recommendation uses this week's training balance.

Each session is designed for roughly 30 minutes including brief setup/warm-up and ~60–90 sec rest between most sets. Most working sets default to ~2 RIR. Modify or stop any movement that does not feel appropriate that day.

Progressive Overload — Performance Trend

Primary score = best qualified working set, adjusted for reps in reserve. Extra sets do not automatically improve the score. Bodyweight reps use estimated rep capacity; timed holds use hold duration; loaded work uses load + rep capacity. Performance is compared within each exercise and progression type.

Weekly Muscle / Movement Targets

Targets are guardrails, not quotas. Hitting the top of a range is a reason to stop adding sets, not a challenge to exceed it.

Effort Distribution — RIR Breakdown

Direct Set Distribution by Muscle / Movement

Movement Pattern Distribution

A multi-pattern exercise contributes one total set split equally across its tags, so a push + pull movement contributes 0.5 to each rather than being double-counted.

Exercises may belong to multiple movement patterns. Primary muscle counts as one direct set; secondary muscles count as partial exposure. Legacy single-category data is retained for compatibility.

Today's Fuel Match
Fuel the work you actually did. Recommendations use sport/endurance minutes, resistance volume and body weight; the percentage display is a simple emphasis guide, while g/kg is the physiological target.
